What goes into the number

Your daily burn is four things stacked on top of each other:

  • BMR (60–70%) — what your body spends staying alive. Calculated here with the Mifflin-St Jeor equation, the best-validated predictive formula for people of typical body composition.
  • NEAT (15–30%) — everything you do that isn't deliberate exercise. Walking, standing, fidgeting, your job. This is the most variable component between individuals and the one that quietly sabotages diets, because it drops when you eat less.
  • TEF (~10%) — the energy used digesting food. Protein costs the most to process, which is a small bonus of a high-protein diet.
  • Training — the sessions themselves. Estimated here from the MET equation at about 5 METs for resistance training, which is what a real session with real rest periods averages out to.

Why the standard multipliers mislead lifters

Conventional TDEE calculators ask "how active are you?" and offer options like "moderately active — exercise 3–5 days a week", then multiply BMR by 1.55. That single number bundles your desk job, your dog walk and your squat session into one figure, and then applies it to Sunday as well as Tuesday.

The result is a number that's wrong on both kinds of day: slightly too high when you're resting, slightly too low when you've trained hard. Over a week that averages out, which is why the approach survives — but if you're trying to fuel a session or run a deficit without wrecking your training, the daily distinction is the useful one.

This calculator asks separately about your daily movement and about your training, so the two aren't confused. Set "daily movement" for a day you don't train.

Using the number

Eat at your maintenance figure for two weeks and weigh yourself daily, then take the weekly average of those weights rather than any single reading — day-to-day fluctuation from water, salt and gut content dwarfs actual fat change. If your average is flat, the estimate was good. If it's moving, adjust by 200 kcal and repeat.

From there, split it into macros and checkyour protein target — protein is the macro that determines how much of a gain is muscle and how much of a loss isn't.

What is TDEE?

Total Daily Energy Expenditure — everything you burn in a day. It's your basal metabolic rate (what you'd burn lying still), plus the energy cost of digesting food, plus daily movement, plus training. Eat at it and your weight holds; eat above or below it and it moves.

Why separate training days from rest days?

Because a standard activity multiplier averages your training across all seven days, which is convenient for a spreadsheet and wrong for a lifter. A 60-minute session costs a few hundred calories on the day it happens and nothing on the days it doesn't. Splitting it lets you fuel the session properly without overshooting on rest days.

How accurate is a TDEE calculator?

The Mifflin-St Jeor equation predicts BMR within about 10% for most people, and daily movement is far more variable than that. Treat the output as a starting point: eat at it for two weeks, track your weight trend, and adjust from what actually happens rather than from the estimate.

Does lifting burn many calories?

Less than people hope — a hard hour is typically 300–500 kcal depending on bodyweight, which is roughly one large meal. Lifting's contribution to body composition comes from the muscle it builds and preserves, not from the calories burned during the session.

Should I eat more on training days?

It's a reasonable default, particularly if you train hard or train fasted, and calorie cycling makes a deficit easier to sustain — bigger training days feel less restrictive. But total intake across the week is what determines whether you gain or lose. If daily consistency is easier for you, use the weekly average.
